as for diet well you need more protein and you need to balance your carbs out through the day and just eat more 5-6 meals a days. you need to consume 1.5 grams of protein per pound of bodyweight a day and 2 grams of carbs per pound bw per day as well dont work of your current weight work of a weight you wish to achieve so for now lets work of 12 stone as a target.
you need to get used to calculateing your protein and carbs for each meal 100gms of chicken gives about 20 gms of protein it may seem tricky to start but it soon becomes second nature, just check the nutritional information on the packageing of what you buy.
you need to spread your protein and carbs out as much as possible over the day so your body has a supply of what it needs available when it need them. spread your water out over the day more that way you wont feel as full at meals and can eat more.
