You could just have 1 scoop, in reality for you this is probably not enough. Put in a scoop and a half! I put 2 myself and im 180lbs.

This is fine, as your getting protein from your breakfast as well! (Have eggs in the morning with some oats as well as whey)

You absolutely 100% need carbs pre-workout! I recommend using something like waxy maize starch or maltodextrin. If you cant be bothered to use those then use corn flour or honey! You need the carbs to top up your glycogen stores. Try eating that rice and tuna about an hour or two before instead and having a pre-workout (protein/carbs) shake min 30> mins before training.

Yeah casein is good as you need a slow digest protein over night. But you could just eat a tub of cottage cheese and some tuna. But casein powder is fine.

You need carbs here more then ever especially if your training the next day! You want protein (not forgetting you need to create and insulin spike here). I recommend using well over a scoop. And milk is fine! As then your giving yourself a nice micellar (slow release) protein as well.

If your lactose intolerant then avoid using too much milk and stick with water! Yeah flax is ok but id rather just use an omega 3 supplement but flax is fine.
